What Is Metabolism, Really? Understanding TEE and How to Actually Influence It

“Boost your metabolism” has to be one of the most overused phrases in health and fitness. It gets attached to teas, supplements, morning routines and 10 minute workouts, usually with very little explanation of what metabolism actually is or how it works.

So let’s clear it up properly.

Metabolism isn’t a switch you flip on or off. It’s not something you either have “fast” or “slow” through luck alone. It’s the sum total of every chemical process your body runs to keep you alive, and it can be measured, broken down into parts, and, to a meaningful degree, influenced.

That last part is the important one for anyone trying to lose weight, keep it off, or simply feel less exhausted by 3pm. Understanding the parts of your metabolism you can actually move the needle on is far more useful than chasing another “metabolism boosting” product.

The Formula: TEE = BMR + TEA + TEF

Everything your body burns in a day falls under one number, your Total Energy Expenditure, or TEE. It’s made up of three components:

TEE = BMR + TEA + TEF

BMR, Basal Metabolic Rate, is the energy your body needs just to stay alive. Breathing, circulating blood, maintaining body temperature, repairing cells, keeping your brain and organs running. This is the energy cost of existing, before you’ve moved a single muscle on purpose. For most people, BMR makes up somewhere between 60 and 75 percent of total daily energy expenditure, by far the biggest slice of the pie.

TEA, Thermic Effect of Activity, is the energy you burn through movement, both the structured kind (your gym session, your run, your Pilates class) and the unstructured kind (walking to the car, doing the dishes, fidgeting at your desk). Combined, this typically accounts for 15 to 30 percent of TEE, and it’s the most variable of the three components, because it depends entirely on how much you move.

TEF, Thermic Effect of Food, is the energy your body spends digesting, absorbing and processing what you eat. It’s smaller, generally 8 to 15 percent of TEE, but it’s not fixed. It changes depending on what you’re eating, which is a detail worth sitting with for a moment, because it’s a big part of why “a calorie is a calorie” doesn’t tell the whole story.

Why Protein Changes the Equation

Not all food costs the same amount of energy to process.

Protein has by far the highest thermic effect of any macronutrient. Roughly 20 to 30 percent of the calories you consume from protein are spent just digesting and metabolising it. Carbohydrate sits at around 5 to 15 percent, and dietary fat is the cheapest to process, at just 0 to 5 percent.

In practical terms, if you eat 100 calories of protein, you might genuinely only net 70 to 80 of those calories once digestion is accounted for. Eat 100 calories of fat, and you’re netting closer to 95 to 100.

This is one of the clearest, most well evidenced reasons why food quality and composition matter for more than just “eating clean.” A diet built around adequate protein doesn’t just support muscle, it also demands more energy to process in the first place.

The Overlooked Piece: NEAT

Inside TEA sits something most people have never heard of but which may matter more than their entire gym programme, NEAT, or Non Exercise Activity Thermogenesis.

NEAT covers everything that isn’t sleeping, eating or formal exercise, standing instead of sitting, taking the stairs, pacing during a phone call, walking the dog, gardening, general fidgeting. Mayo Clinic researcher James Levine, who pioneered NEAT research, found that it can vary between two people of similar size by up to 2,000 calories a day, driven almost entirely by occupation and daily habits rather than genetics.

In one of Levine’s landmark studies, published in the journal Science, participants were deliberately overfed by 1,000 calories a day for eight weeks. Fat gain varied tenfold between individuals, and the strongest predictor of who stayed leaner wasn’t gym attendance, it was how much their NEAT increased. Some participants’ incidental movement rose by nearly 700 calories a day without any conscious exercise at all.

The takeaway isn’t “skip the gym.” It’s that the walk to get coffee, the decision to stand at your desk, and the choice to take the stairs are quietly doing more metabolic work across a week than most people give them credit for.

Muscle: The Lever You Actually Control

If BMR is the biggest slice of your daily energy expenditure, the obvious next question is, can you influence it?

Yes, and the single best evidenced way to do it is by building and maintaining muscle.

Skeletal muscle is metabolically active tissue, it costs energy to maintain even when you’re doing nothing. Research published in the British Journal of Sports Medicine found that ten weeks of resistance training increased resting metabolic rate by around 7 percent on average, while also adding lean mass and reducing fat mass. A separate study following participants through nine months of resistance training found a similar RMR increase of roughly 5 percent, closely tied to gains in fat free mass.

This matters even more as we age. Without resistance training, adults typically lose 3 to 8 percent of their muscle mass per decade from their thirties onward, a quiet, compounding loss that drags resting metabolic rate down with it. Strength training is one of the few tools that reliably pushes back against that trend, at any age.

Why Losing Weight and Protecting Your Metabolism Aren’t Always the Same Thing

This is where the science gets genuinely important, and where a lot of dieting advice quietly falls short.

One of the most cited studies on this comes from NIH researcher Kevin Hall’s long term follow up of contestants from The Biggest Loser. After a 30 week competition involving extreme calorie restriction and extreme exercise volumes, contestants lost an average of 58kg, and their resting metabolic rate dropped by around 610 calories a day, more than could be explained by the weight loss alone. Six years later, despite regaining an average of 41kg, their resting metabolic rate was still roughly 700 calories a day below where it started.

Their bodies had adapted to defend against the deficit, and that adaptation didn’t simply reverse once the weight came back.

The lesson isn’t that dieting is pointless or dangerous. It’s that how you lose weight matters. Extreme, prolonged restriction combined with excessive exercise appears to drive a larger and more persistent metabolic slowdown than a moderate, sustainable deficit that protects muscle mass through adequate protein and resistance training. This is precisely why crash diets so often end in the frustrating cycle of losing weight, regaining it, and finding it harder to lose the second time.

Food Quality Isn’t Just a Wellness Buzzword

There’s also solid evidence that where your calories come from affects how many calories you end up eating in the first place, independent of willpower.

In a tightly controlled 2019 NIH study published in Cell Metabolism, 20 adults were admitted to a research facility and fed either an ultra processed diet or a minimally processed whole food diet for two weeks each, with meals matched for calories, sugar, fat, fibre and macronutrients. Despite the diets being rated equally enjoyable, participants spontaneously ate around 500 more calories a day on the ultra processed diet, and gained weight, while losing weight on the whole food diet.

Nothing about willpower changed between the two weeks. What changed was the food. This is strong evidence that food quality influences appetite regulation and intake at a level most people aren’t consciously controlling, which supports why nutrient dense, minimally processed food tends to make a calorie deficit easier to sustain, not just “healthier” in the abstract sense.

So, What Actually Moves the Needle?

Pulling this together, here’s what the evidence points to if you want to support your metabolism rather than just chase weight loss:

  • Prioritise protein. It has the highest thermic effect of any macronutrient and is essential for preserving the muscle that drives your BMR.
  • Train with resistance, consistently. It’s the most reliable lever you have over your resting metabolic rate, and it counteracts the muscle loss that comes with age.
  • Don’t underestimate NEAT. Standing, walking and general daily movement can represent a genuinely significant chunk of your total energy expenditure.
  • Favour whole, minimally processed foods. Beyond nutrient density, the evidence suggests it helps regulate how much you naturally eat.
  • Avoid extreme, prolonged restriction. Moderate, sustainable deficits appear to protect your metabolic rate far better than crash dieting.

None of this is about chasing a “faster” metabolism as some magic end state. It’s about understanding the actual, measurable parts that make it up, and giving your body what it needs to run those processes well.
